Damon came down from a walking weight of 180 pounds to 167 — the lightest he had been since high school — and held it across a 91-day shoot. He did it on a five-month runway, in a home gym his own trainer called crappy, without a single set taken to failure.

Two full rest days is the second unfashionable choice here, and it does the same job as the volume cap. Five training days with two genuine off days is a schedule a working adult can hold for five months. A six-day split is not.

Each muscle group gets hit twice a week. That frequency is well supported for retaining lean mass while dieting — more effective than the once-weekly bodybuilding split, without the recovery cost of daily training.

Monday and Thursday: Upper Body

Stump programmed chest deliberately hard relative to everything else, because the chest and shoulders carry most of the visual signal in a shirtless scene shot on IMAX.

Pressing was trained in both horizontal and incline positions, with flyes added to hit the muscle through a different line of pull. The equipment available was dumbbells, a barbell, and a cable pulldown machine — which is genuinely all this program requires.

Total working sets land between 20 and 25 for the session. Stop each set with two or three reps still available. If the last rep feels like a grind, the set went too far.

Tuesday and Friday: Lower Body

Legs were trained twice weekly with compound movements leading and accessory work kept to a minimum. Lower-body volume in a deficit is mostly insurance — enough to hold the muscle, not enough to compromise the next upper-body session.

Damon's training history matters here. He has been lifting seriously since preparing for the Bourne films with trainer Jason Walsh in the early 2010s, a period built on calisthenics rather than heavy loading — at one point working up to 100 pull-ups two or three times a week, and using a VersaClimber as his primary conditioning tool.

Two decades of accumulated training age is why 8–10 sets per muscle group was sufficient to hold his mass. A beginner would need more stimulus. A beginner would also not be cutting to 167 pounds in five months.

Wednesday: Conditioning

The midweek session was cardio, positioned deliberately between the two lifting blocks so it never competed with a strength session for recovery.

Stump kept Damon two to three reps short of failure on essentially every set, explicitly to avoid burning him out on any given workout. Training to failure produces marginally more stimulus per set and substantially more fatigue — a trade that makes sense when you are 25, sleeping nine hours and eating in a surplus, and makes no sense at 55 in a deficit with a film to shoot.

In practice: pick a weight you could do ten times, do seven or eight, put it down. Repeat that for five months. It looks unimpressive on any single day and it is the reason the program survived contact with a 91-day production schedule.

The Diet: Everything Weighed, Nothing Gluten

The training preserved the muscle. The diet did the actual weight loss.

Damon cut gluten entirely — beer, bread and pasta gone — while keeping rice and potatoes as his carbohydrate sources. Every portion was measured. He described the approach as very intentional about everything, and held it while filming in Italy, ordering steak while his family ate pasta.

Two things are worth separating here. Cutting gluten is not itself a fat-loss mechanism; removing beer, bread and pasta from a diet removes a large, easy-to-overeat share of daily calories, and that is what produced the deficit. The weighing is what made it repeatable.

Running This Program After 45

Damon's plan is unusually transferable to older lifters, because it was designed around exactly the constraints older lifters have: slower recovery, higher injury cost, and a body that sheds muscle readily in a deficit.

The honest problem is adherence. Five gym sessions a week for five months is a large ask for someone with a job and a family, and the sessions most often skipped are the ones that matter most — the second weekly exposure for each muscle group, which is precisely what protects lean mass while dieting.
